1. Seated Marching — Warm-Up
- Sets/Reps: 1 set, 90 seconds
- Form: Sit tall on the front edge of the chair, feet flat. Lift one knee toward your chest in a slow, deliberate march, then lower and switch. Pump your arms gently as if you were walking.
- Form fix: Keep your spine tall and avoid leaning back — if your lower back rounds, scoot an inch forward and shrink the lift.
- Regressive/Scale Down Option: Skip the arm pump and simply tap the toes to the floor between lifts.
2. Chair Sit-to-Stand Squats
- Sets/Reps: 2 sets of 10 repetitions
- Form: From a seated position, cross your arms over your chest, lean slightly forward, and press through your heels to stand fully. Sit back down with control — no dropping.
- Form fix: Push the knees outward in line with the toes as you rise; if the knees cave inward, widen your stance.
- Regressive/Scale Down Option: Place your hands on your thighs to assist, or use a higher seat (a sofa cushion on the chair) to shorten the range.
3. Wall Push-Ups
- Sets/Reps: 2 sets of 12 repetitions
- Form: Stand an arm’s length from the wall, palms flat at shoulder height. Lower your chest toward the wall by bending the elbows to about 45 degrees, then press back. Keep a straight line from head to heels.
- Form fix: Keep the elbows tucked, not flared wide — think of them pointing down and slightly back.
- Regressive/Scale Down Option: Move closer to the wall to make it easier, or do the same movement with hands on the back of the braced chair.
4. Standing Calf Raises
- Sets/Reps: 2 sets of 15 repetitions
- Form: Stand behind the chair with fingertips resting on the back for balance. Rise onto the balls of your feet, pause for one second at the top, and lower slowly.
- Form fix: Keep your weight over the big toes and second toes — if you roll outward, narrow your stance.
- Regressive/Scale Down Option: Perform the raises seated, pressing up through the toes with knees at 90 degrees.
5. Seated Gentle Torso Twists
- Sets/Reps: 2 sets of 10 per side
- Form: Sitting tall, cross your arms over your chest. Rotate slowly to the right, looking over the shoulder, then return to center and repeat left. The movement comes from the ribs, not the hips.
- Form fix: Keep both sit bones planted — if one hip lifts, reduce the rotation range.
- Regressive/Scale Down Option: Hold the twist at center-left and center-right for a slow count of three instead of rotating fully.
6. Seated Cool-Down Breathing
- Sets/Reps: 1 set, 2 minutes
- Form: Sit back in the chair, hands resting on your thighs, eyes closed. Breathe in through the nose for a count of four, pause for two, and exhale through the mouth for six. Let your shoulders drop away from your ears with each exhale.
- Form fix: If you feel lightheaded, return to normal breathing immediately.
