1. Marching in Place — Warm-Up
- Sets/Reps: 1 set, 90 seconds
- Form: Stand tall with feet hip-width apart. March in place, lifting each knee to hip height with an opposite-arm swing. Land softly through the ball of the foot.
- Form fix: Keep your chest lifted and hips level — if you start leaning, shrink the knee lift rather than reaching for height.
- Regressive/Scale Down Option: Perform the march seated, lifting one knee at a time with hands resting on your thighs.
2. Heel-to-Toe Rocking Raises
- Sets/Reps: 2 sets of 15 repetitions
- Form: Stand behind the braced chair with fingertips resting on its back. Rise onto the balls of your feet, hold for one second, lower, then rock back onto your heels and lift your toes. That’s one full repetition — the rocking motion pumps blood from the lower legs back upward.
- Form fix: Keep the movement slow; fast rocking turns this into a balance test instead of a circulation pump.
- Regressive/Scale Down Option: Do only the heel raise portion while seated, pressing up through the toes.
3. Wall Push-Ups
- Sets/Reps: 2 sets of 12 repetitions
- Form: Stand an arm’s length from a clear wall, palms flat at shoulder height. Lower your chest toward the wall with elbows angled about 45 degrees, then press back to straight arms.
- Form fix: Keep a straight line from head to heels — if your hips sag, step closer to the wall.
- Regressive/Scale Down Option: Move closer to the wall to reduce the load, or push from the back of the braced chair.
4. Standing Side Leg Lifts
- Sets/Reps: 2 sets of 10 per side
- Form: Stand tall beside the chair, one hand resting on the back. Lift the outside leg straight out to the side, toes pointing forward, then lower with control. Complete all reps on one side before switching.
- Form fix: Keep both hips facing forward — imagine a wall in front of you that your chest never turns away from.
- Regressive/Scale Down Option: Perform the same lift from a seated position on the chair’s edge, keeping the knee bent at 90 degrees.
5. Seated Torso Openers
- Sets/Reps: 2 sets of 8 per side
- Form: Sit tall on the chair’s front edge. Place one hand behind your head and open the elbow wide toward the ceiling, rotating gently through the rib cage. Return to center and switch sides.
- Form fix: Keep both sit bones planted — if a hip lifts, you’re rotating too far.
- Regressive/Scale Down Option: Cross your arms over your chest instead of raising a hand to the head.
6. Cool-Down: Seated Leg Drain
- Sets/Reps: 1 set, 2 minutes
- Form: Sit back in the chair and extend both legs out in front, heels resting on the floor. Breathe in through the nose for four counts and out through the mouth for six. With every exhale, consciously relax the feet and ankles.
- Form fix: If the hamstrings pull, bend the knees slightly.
- Regressive/Scale Down Option: Lie on the floor with legs up a wall for a fully supported version.
Flow: Run movements 1 through 6 as one continuous circuit, rest 60 seconds between rounds, and complete 3 total rounds.
