1. Cross-Crawl Marching — Warm-Up
- Sets/Reps: 1 set, 90 seconds
- Form: March in place, but touch each rising knee with the opposite hand — right knee to left hand, left knee to right hand. Move slowly and deliberately; the crossing pattern is the point.
- Form fix: Keep your eyes forward and your chest tall — looking down at your knees makes the movement sloppy.
- Regressive/Scale Down Option: Perform it seated, touching opposite elbow to opposite knee at a slower pace.
2. Chair Sit-to-Stand Squats
- Sets/Reps: 2 sets of 10 repetitions
- Form: Sit on the front edge of the braced chair, cross your arms over your chest, lean slightly forward, and press through your heels to stand fully. Sit back down with control.
- Form fix: Push the knees outward in line with the toes — if they cave inward, widen your stance.
- Regressive/Scale Down Option: Use your hands on your thighs to assist, or place a cushion on the chair to raise the starting height.
3. Wall Push-Ups with Finger Taps
- Sets/Reps: 2 sets of 12 repetitions
- Form: Stand an arm’s length from the wall, palms flat at shoulder height. Lower toward the wall, press back, and at the top of each rep tap your nose with your right index finger, then the left on the next rep. The alternating tap adds a coordination layer to the classic move.
- Form fix: Keep the taps slow and deliberate — speed turns this into flailing.
- Regressive/Scale Down Option: Skip the finger taps and perform plain wall push-ups.
4. Standing Balance Taps
- Sets/Reps: 2 sets of 10 per side
- Form: Stand tall behind the chair with one hand resting on the back. Lift one foot slightly off the floor and hold while you count three slow breaths, then switch. Focus your eyes on a fixed point at eye level.
- Form fix: Keep the standing knee soft — a locked knee makes balance harder, not easier.
- Regressive/Scale Down Option: Keep both feet down and simply shift weight from foot to foot in a slow rock.
5. Seated Heel-Toe Rocks
- Sets/Reps: 2 sets of 15 repetitions
- Form: Sitting tall on the chair’s edge, rock your feet from heels to toes and back — a slow, rhythmic pump that moves blood from the lower legs back toward the heart and brain.
- Form fix: Keep the movement smooth like a metronome rather than fast and jerky.
- Regressive/Scale Down Option: Do just the toe lifts, keeping the heels planted.
6. Cool-Down: Seated Breathing Focus
- Sets/Reps: 1 set, 2 minutes
- Form: Sit back in the chair, hands on your thighs, eyes closed. Breathe in through the nose for a count of four, hold for two, and exhale through the mouth for six. Each time your mind wanders, gently bring it back to counting — that returning-to-focus is the exercise.
- Form fix: If counting feels effortful, just follow the breath without numbers.
- Regressive/Scale Down Option: Lie on the floor with knees bent and a folded towel under the head.
Flow: Run movements 1 through 6 as one continuous circuit, rest 60 seconds between rounds, and complete 3 total rounds.
