Steady movement is the quiet partner to any appetite-and-energy plan: it smooths blood sugar, lifts mood, and turns “I should move more” into something you actually did today. This 20-minute circuit keeps intensity gentle and repeatable — the goal is a body that moves daily, not a workout that leaves you dreading tomorrow. All you need is a clear wall, a sturdy chair, and a little floor space.

Biomechanical Safety Warning

Read this before you start. Place the chair on a non-slip surface and brace its back firmly against a wall before any exercise that uses it — never trust a loose chair. Keep movements slow and controlled; no bouncing, no locking joints, and no breath-holding. If you are eating in a reduced-calorie pattern, exercise at this gentle intensity and stop immediately if you feel dizzy, lightheaded, or unusually weak — your body needs steady fuel for movement. If you have cardiovascular, blood-sugar, or joint conditions, or if any movement causes sharp pain or unusual shortness of breath, stop and consult your healthcare provider before continuing. This circuit is a support tool for a healthy lifestyle, not medical treatment, and it is not intended to diagnose, treat, cure, or prevent any disease or injury.

The Circuit

1. Marching in Place — Warm-Up

  • Sets/Reps: 1 set, 90 seconds
  • Form: March in place with knees to hip height and a relaxed opposite-arm swing. Land softly through the ball of the foot and keep a steady, unhurried rhythm.
  • Form fix: Keep the chest tall — if you start leaning forward, shrink the knee lift until your posture returns.
  • Regressive/Scale Down Option: March seated, lifting one knee at a time with hands resting on your thighs.

2. Chair Sit-to-Stand Squats

  • Sets/Reps: 2 sets of 10 repetitions
  • Form: Sit on the front edge of the braced chair, cross your arms over your chest, lean slightly forward, and press through your heels to stand fully. Lower with control — three slow seconds down.
  • Form fix: Push the knees outward in line with the toes; if they cave inward, widen your stance.
  • Regressive/Scale Down Option: Assist with hands on your thighs, or place a cushion on the chair to raise the starting height.

3. Wall Push-Ups

  • Sets/Reps: 2 sets of 12 repetitions
  • Form: Stand an arm’s length from the wall, palms flat at shoulder height. Lower your chest toward the wall with elbows at about 45 degrees, then press back to straight arms.
  • Form fix: Keep a straight line from head to heels — sagging hips mean you’re standing too far out.
  • Regressive/Scale Down Option: Step closer to the wall, or push from the back of the braced chair.

4. Standing Side Steps

  • Sets/Reps: 2 sets of 12 per side
  • Form: Stand tall with feet together. Step wide to the right, sink into a shallow squat, return to center, and repeat on the left — a slow, controlled lateral rhythm that wakes up the hips and raises the heart rate gently.
  • Form fix: Keep the chest up and the steps measured; the quality is in the control, not the speed.
  • Regressive/Scale Down Option: Perform the same step pattern while holding the back of the braced chair.

5. Seated Knee Lifts

  • Sets/Reps: 2 sets of 12 per side
  • Form: Sit tall on the chair’s front edge. Lift one knee toward your chest with control, pause one second, and lower without letting the foot slam down.
  • Form fix: Brace the core gently — imagine zipping a snug jacket — so the movement stays in the hip rather than the lower back.
  • Regressive/Scale Down Option: Slide the foot along the floor instead of lifting the knee fully.

6. Cool-Down: Seated Breathing and Stretch

  • Sets/Reps: 1 set, 2 minutes
  • Form: Sit back in the chair, reach both arms overhead, then fold forward slowly, letting the arms and head hang. Breathe in through the nose for four counts and out through the mouth for six.
  • Form fix: Keep the knees wide and the fold gentle — a rounded back is welcome here.
  • Regressive/Scale Down Option: Stay upright and simply reach the arms overhead, alternating sides.

Flow: Run movements 1 through 6 as one continuous circuit, rest 60 seconds between rounds, and complete 3 total rounds.
