Keep your knees tracking over your toes on every squat and lunge, and stop any movement that produces sharp or radiating pain — especially in the lower back, knees, or shoulders. Pregnancy: avoid deep squat positions and swap the reverse lunge for a shallow supported version holding a wall.

1. Banded Squat to Overhead Press (6 Minutes)
Execution: Stand on a resistance band with feet shoulder-width apart, holding one handle in each hand at shoulder height. Sit your hips back and down into a squat until your thighs approach parallel — chest tall, weight through your mid-foot. Drive up explosively through the heels and, as your hips fully extend, press both handles overhead in one continuous motion. Lower the handles as you descend into the next rep. The squat-to-press combination chains your body’s largest muscle groups (legs and glutes) into shoulder work, maximizing the calories your muscles demand per minute.
Sets & Reps: 3 rounds of 10 reps, 45 seconds rest between rounds (about 6 minutes total).
Form Correction: If your heels lift off the floor at the bottom of the squat, widen your stance slightly and push your knees outward as you descend. If the overhead press turns into an arching back press, lower the band tension — the lumbar spine stays neutral throughout.
Regressive / Scale Down Option: Perform the squat portion only, without the overhead press, and use a chair braced against the wall as a depth guide: touch-and-go on the seat instead of going to full depth.
2. Push-Up to Shoulder Tap (4 Minutes)
Execution: Start in a high plank with hands directly under your shoulders and your body in one rigid line from head to heels. Lower your chest to within a fist’s height of the floor, press back up, then tap your right hand to your left shoulder while bracing your core to keep your hips square. Alternate the tapping hand each rep. This movement taxes the chest and triceps while the shoulder tap forces your core and hips to resist rotation — a stability demand that doubles the metabolic cost of a standard push-up.
Sets & Reps: 3 rounds of 8 push-ups with 2 shoulder taps per rep, 40 seconds rest between rounds (about 4 minutes total).
Form Correction: If your hips sag toward the floor, squeeze your glutes and brace your abs as if expecting a light punch. If your hips rock side to side during the taps, widen your feet slightly for a more stable base.
Regressive / Scale Down Option: Perform the push-up from your knees and skip the shoulder tap, holding a 10-second high plank instead. The core engagement carries over without the full load.
3. Reverse Lunge with Knee Drive (6 Minutes)
Execution: Stand tall with feet hip-width apart. Step your right foot back and lower your right knee toward the floor until your front thigh is parallel — front knee tracking over the toes, torso upright. Drive through the front heel to stand, and as you rise, pull the right knee up in front of you to hip height in one controlled balance. Complete all reps on one side, then switch. The knee drive transforms the lunge into a single-leg balance challenge, recruiting the hip flexors and core while the lunge itself keeps the glutes and quads under tension.
Sets & Reps: 3 rounds of 10 reps per leg, alternating sides each round, 45 seconds rest between rounds (about 6 minutes total).
Form Correction: If your front knee collapses inward, push it outward toward your pinky toe throughout the movement. If you wobble on the knee drive, anchor your gaze on a fixed point and let the drive be small — hip height is the goal, not chest height.
Regressive / Scale Down Option: Drop the knee drive entirely and perform a static reverse lunge with a hand lightly touching a wall for balance. Regain the drive only once ten clean wall-assisted reps feel easy.
4. Plank with Alternating Reach (4 Minutes)
Execution: Set a forearm plank with elbows under your shoulders and your body in one line. From this position, slowly reach your right arm forward until it’s fully extended without letting your hips twist, hold for two seconds, and return. Alternate arms. Each reach progressively destabilizes the plank, forcing the deep core muscles — the same ones that protect your lower back in every lift — to fire harder with every rep.
Sets & Reps: 3 rounds of 10 reaches (5 per arm), 30 seconds rest between rounds (about 4 minutes total).
Form Correction: The reach ends the moment your hips begin to rotate — if your body starts swaying, shorten the reach rather than fighting it. Keep your neck neutral by looking at the floor a few inches ahead of your hands.
Regressive / Scale Down Option: Hold a standard forearm plank for 20 seconds per round with no reaches. Build to 45-second holds before adding the alternating reach.
