1. Seated Hip Circles — 10 each direction

Sit tall with legs crossed or extended. Place hands behind you for support and draw slow, full circles with one knee lifted, then switch directions and sides.

  • Form tip: circle from the hip socket, not the foot — the knee traces the circle, the torso stays still.
  • Regressive/Scale Down Option: keep both feet on the floor and do small pelvic tilts instead.

2. Bird-Dog — 8 reps per side

From all fours, wrists under shoulders and knees under hips, extend the right arm forward and left leg back until both are level with your spine. Hold 3 seconds, return, and switch.

  • Form tip: imagine balancing a glass of water on your lower back — no sagging, no twisting.
  • Regressive/Scale Down Option: extend the leg only, keeping both hands planted, or shorten the hold to 1 second.

3. Glute Bridge — 12 reps

6. Standing Spinal Twist with Deep Breathing — 30 seconds per side

Stand tall, feet hip-width. Cross the right arm to the outside of the left knee in a gentle standing twist, or simply rotate the torso with hands on hips, and hold with slow, full breaths.
